Progressive overload is an outcome, not a weekly ritual
Progressive overload means the training stimulus develops as your capacity develops. It does not mean adding weight every Monday regardless of performance. You can progress through more load, more repetitions, more high-quality sets, greater range of motion, better control or the same work at a lower perceived effort.
The 2026 ACSM position stand found that resistance training reliably improves strength and hypertrophy across many programme designs. Heavier loads favour maximal strength, while higher weekly volume can support muscle growth. Those are broad levers, not instructions to maximise every variable at once. Read the evidence overview.
Add reps when the load still has room
A rep range gives progression somewhere to go. If the plan says 3 × 6–10 at 2 reps in reserve (RIR), a result of 10, 8 and 7 is not a failed workout. Keep the load and try to improve the incomplete sets while maintaining the intended effort.
Worked dumbbell-row example
Week one: 30 kg for 10, 9 and 8. Week two: 10, 10 and 9. Week three: 10, 10 and 10, all with about 2 RIR. Only then move to the next dumbbell. The new load may produce 8, 8 and 7; that is a normal reset within the range.
Add weight when you own the top of the range
Increase load after all prescribed sets reach the top of the range with repeatable technique and the target effort. An older ACSM progression model proposed load increases of roughly 2–10% when a person can exceed the target by one or two repetitions. In practice, use the smallest increment your equipment permits—especially for upper-body lifts. See the progression model.
- Barbell lower-body lift: a 2.5–5 kg increase may be practical.
- Barbell upper-body lift: 1–2.5 kg may be enough.
- Dumbbells or machines: if the next jump is large, build extra reps first or use a slightly wider range.
Add sets only for a reason
A new set adds volume and fatigue. Consider it when a priority muscle is receiving relatively little weekly work, technique remains stable across the current sets, recovery between sessions is good and progress has stalled long enough to be a pattern rather than one bad day.
Do not add sets when sessions are already rushed, soreness persists into the next exposure, repetitions collapse across sets or sleep and life stress are unusually poor. The correct overload may be to keep the programme stable long enough to measure it.
The progression order that works for most exercises
- Standardise execution. Use the same range of motion, setup and rest periods.
- Add clean reps. Progress from the bottom towards the top of the range.
- Add load. Use the smallest practical increment, then build again.
- Review volume after a genuine stall. Add a set only if recovery and time support it.
- Change the exercise last. Variation can solve a real constraint, but constant novelty makes progression hard to see.
What if the load cannot increase gradually?
Home equipment often creates large jumps. Expand the rep range, slow the eccentric only if it can be repeated consistently, add a pause in a standard position or progress to a mechanically harder variation. Common progressive-overload mistakes
- Adding load after one unusually good set. Judge the complete prescription, not the highlight.
- Counting worse technique as progress. A shorter squat or bounced bench press is a different task.
- Adding reps and sets and weight together. You cannot tell which change helped, and fatigue rises quickly.
- Expecting linear progress forever. As experience grows, improvements become smaller and less frequent.
