The difference
Linear progression changes one main variable—usually load—on a regular schedule. If you squat 3 × 5 at 60 kg today, you might attempt 62.5 kg next time. Double progression first builds repetitions within a range, then increases load and returns towards the bottom of the range.

How linear progression works
- Choose a fixed set-and-rep prescription, such as 3 × 5.
- Begin with a load that leaves several clean repetitions in reserve.
- Add the smallest planned increment after every successful exposure.
- Hold or reduce the load when repetitions or technique cannot meet the rule.
Linear bench-press example
You bench 50 kg for 3 × 5. The next sessions are 51 kg, 52 kg and 53 kg, provided every repetition meets the same standard. Linear does not mean unlimited: eventually the next increase arrives faster than adaptation, and the model needs smaller jumps, more recovery or a different progression rule.
How double progression works
- Choose a rep range, such as 3 × 8–12 at 2 RIR.
- Keep load stable while total completed reps rise within the range.
- Increase load after every set reaches the top with the target RIR.
- Return towards the lower end and build again.

At 55 kg you record 12, 11 and 10. Next time: 12, 12 and 11. Then: 12, 12 and 12 at 2 RIR. Move to 60 kg and accept 10, 9 and 9. The lower rep count is not regression; the load has advanced.
Which builds more strength or muscle?
There is not a decisive head-to-head evidence base showing one label is universally superior. Both can create progressive resistance training. Broader research suggests periodised programmes can improve one-repetition-maximum strength more than non-periodised training, particularly in trained participants, while hypertrophy differences are less clear when volume is equated. A useful hybrid
Run a conservative linear progression on one or two stable main lifts while using double progression for assistance work. For example:
- Back squat: 3 × 5, add 1–2.5 kg after a complete session at the target RIR.
- Romanian deadlift: 3 × 6–8, add load after all three sets reach eight.
- Leg press: 3 × 10–15, progress reps before the machine pin moves.
- Leg curl: 2 × 10–15, use double progression and controlled technique.
What to do when progress stalls

A plateau is not automatically a volume problem. Check technique, range of motion, rest, RIR, sleep and whether the apparent stall has lasted long enough to be meaningful. The progressive-overload guide gives a complete order of operations.
Common mistakes
- Calling every planned increase linear progression. If the load rises despite missed reps, it is simply an increase.
- Changing the rep range mid-set. Decide the rule before seeing how the workout feels.
- Using double progression without an effort target. Twelve reps at 4 RIR and twelve at 0 RIR are not equivalent.
- Resetting too aggressively. A small reduction can restore momentum without discarding months of work.
Choose a method you can audit
