The quick answer
A workout split is a way of distributing training—not a ranking of good and bad programmes. A 2024 systematic review found similar strength and muscle-growth results from split and full-body routines when weekly volume was equated. What a workout split actually controls
Your split decides where the work goes. It does not decide whether the work is progressive, appropriately hard or recoverable. A useful split should make four things easier:
- Weekly coverage: each major movement and muscle gets enough meaningful work.
- Session quality: priority lifts happen before fatigue makes them an afterthought.
- Progression: the same key exercises return often enough to judge whether performance is improving.
- Resilience: one late meeting or missed session does not erase an entire body part from the plan.
The latest American College of Sports Medicine position stand reviewed 137 systematic reviews. Its broad message is refreshingly simple: many forms of progressive resistance training work. Full-body training
A full-body split trains upper-body pushing, upper-body pulling, a squat or knee-dominant pattern and a hinge or hip-dominant pattern across each session. It does not require every muscle to receive the same number of sets every day. One workout can emphasise the squat and bench press; the next can emphasise the deadlift and overhead press.
Who full body suits
- People training two or three days per week.
- Beginners who benefit from frequent practice of the main movement patterns.
- Lifters with an irregular schedule who want every completed workout to cover the essentials.
- People who prefer fewer gym visits and can protect 45–75 minutes per session.
Example three-session cycle
Full Body A: squat, bench press, row, Romanian deadlift and lateral raise.
Full Body B: deadlift, overhead press, pulldown, split squat and arms.
Full Body C: front squat or leg press, incline press, chest-supported row, leg curl and calves.
The main limitation is exercise density. Adding every good exercise produces a long, mediocre session. Keep two or three priorities, then use assistance work to fill genuine gaps.
Upper/lower training
Upper/lower separates torso and arm work from lower-body work. The classic four-day sequence is Upper A, Lower A, Upper B, Lower B. Each muscle is commonly trained twice across the cycle, while sessions stay focused enough to include more local volume than a full-body workout.
Who upper/lower suits
- Intermediate lifters with four reliable training opportunities.
- People who want more exercise variety or targeted volume per muscle.
- Lifters who dislike combining heavy lower- and upper-body compounds in one session.
You do not have to attach the sequence permanently to Monday, Tuesday, Thursday and Friday. If your days move, continue with the next session rather than restarting at Upper A each Monday. The irregular-schedule workout guide explains how to run this as a rotating cycle.
Push/pull/legs (PPL)
Push/pull/legs groups upper-body presses, upper-body pulls and lower-body training into separate sessions. It feels focused and gives plenty of room for exercise variety. Its cleanest form is a six-session cycle—Push A, Pull A, Legs A, Push B, Pull B, Legs B—although five-day hybrids can combine PPL with an upper/lower finish.
Who PPL suits
- Experienced lifters who genuinely enjoy training five or six times per cycle.
- People who prefer shorter, locally focused sessions.
- Lifters who need enough weekly space for higher training volume.
A three-day PPL is not automatically ineffective, but each muscle is normally trained only once per cycle. If you have three days and want more frequent practice, full body or upper/lower/full is usually the more efficient default. Compare complete options in the three-day workout split guide.
Does one split build more muscle or strength?
Not by itself. The 2024 meta-analysis comparing split and full-body routines found no significant difference in strength or hypertrophy when volume was equated. Frequency can still be useful because it helps distribute weekly work and keeps individual sessions manageable. Meta-analyses on strength also suggest that the apparent benefit of higher frequency is largely explained by the additional volume it enables. Read the strength-frequency meta-analysis.
For hypertrophy, weekly volume deserves attention. The 2026 ACSM review found greater growth with higher weekly volumes, while newer dose-response work suggests benefits rise gradually rather than at one magical threshold. Choose your split by constraints, in this order
- Realistic training days. Use the number you can repeat during an ordinary month, not your best week.
- Session duration. Three 30-minute sessions cannot hold the same exercise list as three 75-minute sessions.
- Goal and priorities. Strength benefits from regular practice of priority lifts; hypertrophy needs enough recoverable weekly work for the target muscles.
- Schedule reliability. The more specialised the sessions, the more a missed day can distort the cycle.
- Experience and recovery. Advanced lifters may need more volume, but they also create more fatigue per hard set.

When the normal advice does not apply
A generic split guide cannot account for injury rehabilitation, pregnancy, medical conditions, competitive peaking or a sport practice schedule. Exercise choice and loading may matter more than the split in those cases. Seek appropriately qualified guidance when pain, health or return-to-sport decisions are involved.
The same applies to a specialist goal. A powerlifter may organise sessions around competition lifts; an Olympic lifter may train technical movements more frequently; a bodybuilder may prioritise one lagging area. The split should serve the goal, not become the goal.
