The best four-day split for most lifters
Four days is enough to train each major pattern twice without living in the gym. The split that matches that math is upper/lower. Full-body four times a week can work for people who recover well and keep sessions short. Four-day PPL usually means three specialised days plus an orphan ‘extra’ day — that is how legs or a push get quietly dropped when life edits the week.
| Your situation | Best starting point | Why |
|---|---|---|
| Default, four reliable days | Upper/lower A/B | Each pattern twice; a miss does not delete a whole muscle group for a fortnight |
| Strength on squat and bench, extra back or arms | Upper/lower with a PHUL-style bias | Heavier lower/upper days, then hypertrophy-oriented repeats |
| Loves specialised sessions and never misses | PPL plus a fourth day you name in advance | Only if the fourth day has a job, not ‘whatever I skipped’ |
| Sessions keep running long on three days | Move to four days rather than adding exercises | Quality first; extra days beat extra junk on the same three |
| The fourth day is already imaginary | Three-day full body | Attendance beats an unused template |
If four days is a best-case week, use the three-day split instead. Compare structures in full body vs upper/lower vs PPL.
A worked upper/lower week
Leave a quieter day after the two hard pairs. A common calendar is Monday, Tuesday, Thursday, Friday. Working sets are shown; warm up the first compounds. Finish most sets around 2 reps in reserve.
| Day | Priority lifts | Assistance |
|---|---|---|
| Monday — Upper A | Bench 3×5–8, row 3×8–12, overhead press 2×6–10 | Pulldown 2×8–12, lateral raise 2×12–15 |
| Tuesday — Lower A | Squat 3×5–8, Romanian deadlift 3×6–10 | Split squat 2×8–12, leg curl 2×8–12, calves 2×10–15 |
| Thursday — Upper B | Incline press 3×6–10, chest-supported row 3×8–12, pull-up 3×6–10 | Flye 2×10–15, arms 2×10–15 |
| Friday — Lower B | Deadlift 2×3–5, leg press 3×8–12 | Hip thrust or leg curl 2×8–12, lunges 2×8–12 |
If Tuesday disappears, Thursday becomes Lower A and Friday Upper B — keep the sequence, do not run Lower A and Lower B on consecutive days. That rule is in the missed-workout guide.
PHUL-style four days
Power Hypertrophy Upper Lower keeps the same four-day skeleton with a heavier pair and a higher-rep pair. It suits intermediates who want a clear strength day and a clear muscle day without moving to five or six sessions. In Flux, PHUL is a Routine Library programme with that shape already authored — do not invent a fifth day ‘because PHUL sounds advanced’.
Why four-day PPL is usually messy
Classic PPL wants six days, or three days as a rotation. On four days you must decide which specialised session repeats. Repeating push and skipping a second leg day is how lower-body work thins out. If you insist on PPL, name the fourth day before the week starts (usually a second pull or a second lower) and run it as a loop, not as Monday restart.
How much fits in the hour
| Time | Keep | Cut first |
|---|---|---|
| 30 minutes | Two compounds | Isolation and extra machines |
| 45 minutes | Two compounds plus two assistance movements | A third press or curl ‘because there is time’ |
| 60 minutes | The template above with honest rest | A bonus drop-set on every lift |
How to progress the four days
Use a rep range. Add reps, then the smallest load jump, on each lift separately. Upper A’s bench does not have to move the same week as Lower B’s deadlift. When several lifts stall together, that is recovery, not a reason to add a fifth day — see what to do when lifts stall.
Frequently asked questions
Is upper/lower better than PPL for four days?
For most people, yes. Upper/lower trains each pattern twice on a schedule you can finish. Four-day PPL needs an extra rule for the leftover day, and that rule is the first thing people abandon.
Can I train Monday to Thursday?
You can, but four hard days in a row usually makes Friday’s session worse and Saturday worse still. Pair days, then rest, then pair days. Tuesday/Wednesday/Friday/Saturday is the same plan as Monday/Tuesday/Thursday/Friday.
Is four-day full body a good idea?
Only if sessions stay short and you recover. Four full-body days can become four tired copies of the same workout. Upper/lower exists to give muscles a quieter day without dropping weekly work.
Should a beginner use four days?
Only if four days already happen. A beginner who completes three full-body sessions will out-train a beginner who writes a four-day split and attends two. Earn the fourth day with attendance.
How do I choose in two minutes?
If you complete four days in a normal month, start with upper/lower. Use the free Flux Workout Split Finder if equipment or session length also matters. Download Flux Free if you want that split to keep the next session in view when a day moves.
