Use a readiness check, not an automatic rule
One poor night does not always require a cancelled workout, and it does not deserve to be ignored. Start with the reason for the sleep loss, how alert you are and what the session demands. A controlled machine workout and a maximal deadlift test do not carry the same consequence if coordination and attention are reduced.

What the evidence says
Sleep-loss studies vary in design, population and the type of performance tested. A large systematic and meta-analytical review found an overall negative effect on physical performance, with outcomes later in the day more consistently affected in the included data. Those averages cannot predict your exact session. They justify a more cautious performance check, not a universal percentage reduction after every restless night.
The five-minute warm-up test
- Complete your normal general preparation.
- Perform the first two or three specific warm-up sets with familiar loads.
- Check coordination, bar path, perceived effort and alertness—not motivation alone.
- Choose normal, reduced or minimum-session mode before the first working set.
If a load that is normally easy moves slowly and feels two RIR harder than expected, respond. Do not keep adding weight simply because it was written in advance.
Three useful adjustments
1. Keep load, leave more reps in reserve
If technique is stable but effort is elevated, stop sets earlier. A planned 2 RIR becomes 3–4 RIR. This retains practice and some training stimulus without turning a poor-readiness day into a test.
2. Reduce load
Use roughly 5–10% less for demanding compounds when warm-ups show a clear performance drop. The range is a starting point, not a medical formula. Keep the planned repetitions comfortable and reassess after each set.
3. Reduce volume
Complete the priority lifts, then remove one set per exercise or drop optional accessories. This is often the cleanest choice when time, alertness or energy is limited. Do not schedule the removed work as a debt for tomorrow.
What not to do
- Do not use stimulants to disguise unsafe sleepiness. Alertness for driving and equipment use comes first.
- Do not test a max to see whether sleep mattered. A test adds risk without solving the day’s programming decision.
- Do not turn one poor session into a new programme. Return to the normal plan after recovery unless the pattern continues.
- Do not train through unusual symptoms. Chest pain, faintness, severe shortness of breath or acute illness needs appropriate medical attention.
Morning or evening?
The 2022 meta-analysis found more consistent performance effects when tests occurred later in the day after time awake accumulated. If your schedule safely permits it, an earlier session may be worth trying after acute sleep loss. But moving a workout is not useful if it creates rushing, unsafe travel or another shortened night.
Repeated poor sleep changes the decision
Several nights of disrupted sleep are not the same as one late bedtime. Reduce the week’s demanding volume, avoid maximal testing and address the cause. Persistent insomnia, loud snoring with daytime sleepiness or sleep problems affecting daily function deserve discussion with a qualified healthcare professional.
